FFF Diva Article Research: A 6-Step Plan to Speedy Marathon Recovery

A 6-Step Plan to Speedy Marathon Recovery

By Coach Jenny Hadfield
For Active.com

Congratulations, you’ve finished the marathon! Now what? Complete marathon recovery can take anywhere from several weeks to several months, depending on the intensity of your race performance and your race-day recovery strategy. Truth is, post-marathon recovery is inevitable, but the speed at which you recover can be drastically improved by following a few simple post-race tricks.

Six Steps to Speedy Marathon Recovery
Marathon recovery begins the minute you cross the finish line. Keep walking at least 10 minutes after you cross the finish line to allow your body to return to its resting state gradually. Get your medal, take your photos, pick up your gear and keep walking. It will allow your heart rate and blood flow to return to its normal state as well as reduce the risk of blood pooling in your legs which can cause fainting. Get up and walk around 10 to 15 minutes every few hours for the rest of the day.

Refuel depleted muscles as soon as possible with a meal that includes carbohydrates, protein and sodium. Fuel is most efficiently absorbed in the first 30 to 60 minutes post-race. A peanut butter and jelly sandwich, banana and sports drink is one example. If you struggle with eating post-race, try a liquid recovery drink. Recovery drinks are formulated with everything you need to refuel your body--carbohydrates, protein, electrolytes and fluid. A good ole can of V-8 or chocolate milk works well too.

Within a few hours of finishing, soak your body in a cold bath, lake or ocean. Fill the tub with lukewarm water, add ice and soak for five minutes. Just like a baseball pitcher’s arm post-game, a cold water bath will aid in decreasing inflammation, thereby speeding the recovery process. Avoid hot tubs post-race. Although they sound like a lot more fun, the heat can impede recovery.

Sip fluids throughout the day to replenish fluid losses. Monitor your urine for adequate hydration levels. If your urine is pale yellow like lemonade you are adequately hydrated. If it runs dark, continue to hydrate. If it is clear, hold off on fluids as you may be over hydrating. Continue to replenish fuel and electrolytes (sodium, potassium) by eating small, frequent meals throughout the day.

Schedule a massage two or more hours post-race. Massages too soon to finishing the race can create more soreness. Massage can have a dramatic effect on post-marathon recovery times, and they are a wonderful reward for finishing a long season of training and all 26.2 miles. You can also perform your own massage with some of the products on the market like "the Stick" and foam rollers. They are great for deep tissue massage for hamstrings, calves, thighs and hips.

Actively rest with lower impact activities like swimming, cycling and yoga for seven to ten days post-marathon. Give your body and mind a full week off the demands of running, and it will reward you with an efficient recovery. Running too much, too soon post-marathon is the quickest way to an injury.
Follow a reverse taper when returning to your running regimen. That is, start with a few 30- to 40-minute easy paced runs and test the waters. If things feel good, gradually increase the duration and frequency of the runs. Keep the running intensity easy for at least three weeks post-marathon. And most importantly--listen to your body. If there are lingering aches and pains, consider taking a few more active rest days and let things heal completely.

FFF Diva Inspiration: The First Women's Olympic Marathon

If you haven't seen this before, watch it for great inspiration. Before
the 1984 Olympics, women weren't allowed official entry into marathons.
The belief was their constitutions were too weak, and the effort of
running a marathon would be harmful. Joan Benoit proves everyone wrong (as did every other female marathon finisher that day.

I didn't believe until now, but I am a marathon runner. I am an athlete. I am unstoppable. I am enough.

With many 5K races under my belt, a 10K, & a 1/2 marathon I definitely feel confident that I will be able to complete my first full marathon this coming March 2010. Watch me.

FFF Diva Commitment to Success: Running on Motivation

Lately work and being sick has swamped me from getting my butt into Operation Boot Camp in the last two weeks. Don't get me wrong, I have gone, but NOT all 5 days each these last two weeks. I know: FAIL. But is it really? The days I have not been at boot camp I did my boot camp cardio HW (refer to Ronny's email below). Also, my sister and I decided to go to the bookstore to really get our mind set on training to walk/jog our first full marathon (LA Marathon) in March 2010.

Journal:
"Runner's World: Training Journal...A Daily Dose of Motivation, Training Tips & Running Wisdom for Every Kind of Runner---From Fitness Joggers to Competitive Racers"

Book:
"Marathoning for Mortals: A Regular Person's Guide to the Joy of Running or Walking a Half-Marathon or Marathon" by John Bingham and Coach Jenny Hadfield, M.A., C.P.T.

We have 22 weeks until our March 21, 2010 LA Marathon race. We are currently on a 20 week walker/jogger program. 26 miles to train for in 20 weeks. Will it happen? Can the FFF Divas achieve it?

Well...stay tuned to find out!

Until then...enjoy the email below from my trainer regarding MOTIVATION. And by the way...the Friday camp he is referring to...I did make it to that one!

Best,
FFF Diva Mo

Hey guys!

Friday was an awesome workout... we had a lot of fun too!! Immediately, that brings us to our topic : FUN while working out. Never had I had so much fun at 5:45am in the morning that working out with all of you guys. I really look fwd to the mornings I do get to do it, and on those same days because of the fun and the workout that I got, I am MUCH more productive, energized, and conscience to what I'm putting in my body.

I wanted to stress the importance to everyone how important it is to everyone to have FUN while working out. Not only is Operation Boot Camp a dialed in comprehensive fitness program, but they also have the social dynamic intertwined with it all too. Its part of out 5 service values for us instructors to be able to build relationships and basically have a good time, WHILE motivating and getting you guys moving!! Sometimes, I know us instructors harp on everyone about not being "loud" enough or not being involved, and that is because it helps to create and add to the energy and the fun about what we are doing.

Try doing anything first thing in the morning like that, and either the group is going to set the stage of energy and good fun for the workout ahead, or they are going to suck out life and make everyone feel like we are all carrying a thousand pound vest on our backs... and the workout is going to DRAG by second by second. Thats a no bueno... and that's why all of us lose motivation. If you take a look at everyone you know, most people do not like working out because its not fun, its uncomfortable, it makes you sweat, you're sore the next day, you start to smell (if you're not wearing deodorant or forgot to bath yourself, and you know who you are!!) and well, it simply requires energy! Who the heck wants to do that!?

Well, if you are having a good time or looking fwd to doing something like working out, then all the sudden, those other variables become the minority.. The hour flies by, and you don't even notice that you were working that hard and the you were doing so for an hour! and THATS what I'm talking about... another reason why I want everyone to be ALIVE, and be your fun selves in the morning when we meet! It helps us all out... but don't be that one depressing debby when you come in, because it creates a downer for everyone around you. Do not complain... Just have a lil fun and work HARD- you will reap the rewards for the rest of your life;)

That being said, MAKE SURE YOU ARE DOING YOUR HOMEWORK! I want to see everyone succeed, and if we can all bring in our BOOKS and if EVERYONE has done homework assignment on Sunday, then I will have a lil something something for everyone... I'll give ya a hint, its starts with a "B" and ends with an "URPEE" ... jk. lol..

Check out this video that my to be mom in law sent me... made me think about the fact that people would get much more exercise if there was a lil pizzaz to it or they were able to have a good time...even if its something like going up a flight of stairs. Fwd it on!

Committed to your success,

Ronny

My new addiction: RUNNING

RUNNING: The FINAL frontier. These are the running adventures of a young fat woman trying to lose weight named MO. Mo's mission for the next 6 months is to train to run a half marathon in October and eventually a marathon within the next year in Hawaii. This running mission is to explore strange new leg pains; to seek out new life with significant weight loss and new positve body image affirmations; to boldly go where no young and fat Filipina has gone before.

Okay, so with the slight Trekkie tribute you can tell I watched the newest movie rendition of Star Trek. Haha. By the way it totally rocked: WATCH IT!

Where was I? Ah yes, running.

This past Saturday my sister Leilani, my cousin Ate Lisa, and my friend Cecille (among other co-workers) ran the 5K Marin Human Race. This was the first time I had ever run a long distance, especially outdoors (huge difference).

I was running with experienced/trained runners:
1. Leilani ran a 1/2 marathon last October--cold turkey, no training
2. Ate Lisa ran the Honolulu Marathon (26.2 miles) 5 years ago
3. Cecille is training to run the 12K Bay to Breakers this Sunday
4. And then there was me who never really ran accept for a Sanrio Hello Kitty sale.

Out of 685 possible timed runners I was #637 on that list! I ran 5K (3.1 miles) in 52 minutes and 27 seconds. I was sooooooo proud. Next 5K I will definitely beat that time!

In any case I am making a pledge to myself of goals for the next 6+ months:
1. Run 3 miles a day inside the gym on the treadmill (however, try to run outdoors if possible).
2. If I can't go to the gym and run, then run 3 miles outside, however if that is not possible at least run 1 mile for TIME.
3. Train to run the San Jose Rock n' Roll 1/2 Marathon in October 2009.
4. Train to run the Honolulu Marathon 10K portion in December 2009.
5. STRETCH EVERYWHERE.
6. Go to Operation Boot Camp EVERY DAY.
7. Buy a new pair of running shoes when I reach 500 miles.
8. Purchase new insole inserts especially for my shoes that are flats.

I believe there are more goals, but I think that this a good start for now.

Below are links for more information about the races I want to participate in AND the overall results of the Marin Human Race.
